
The DEKA Dragon WOD: Channel Your Inner Bruce Lee
This one’s a beast. Inspired by the intensity and precision of Bruce Lee, The DEKA Dragon is a tiered, descending-rep WOD that challenges strength, control, coordination, and endurance. It’s a fusion of martial arts energy, functional strength, and bodyweight movement—all packed into three rounds of progressive burn.
It starts big. Then it gets sharper. By round three, it’s pure power.
WOD Format:
Round 1 (10 minutes – 15 reps of each):
- RAM Squat
- Romanian Deadlift
- Kicks
- Deep Push-ups with Row
- Punches
- Accordion Crunch with Oblique Twist
- Strikes (Freestyle)
Round 2: 10 reps each
Round 3: 5 reps each
This is a full-body DEKA-style pyramid—higher reps to build fatigue, lower reps to finish with focus.
Warm-Up Guidance:
Get loose and limber before you meet the Dragon:
- 1 min jump rope or fast feet
- 10 bodyweight squats
- 10 toy soldiers
- 10 alternating lunges
- 5 push-ups
- 30 seconds shadowboxing
Then do 5 reps of each movement at slow pace as a mini primer.
At-Home Adaptations:
- No RAM? Use a sandbag, backpack, or bodyweight for squats.
- Romanian Deadlifts can be done with kettlebells, dumbbells, or loaded backpack.
- Punches and kicks can be shadowboxed with intensity.
- No row tool for push-ups? Just add a shoulder tap or slow eccentric push-up.
- Strikes can be freestyle bag work, shadowboxing, or fast high knees if space is tight.
Coaching Tips:
- RAM Squats: Keep your weight high on the chest, elbows tucked, knees tracking over toes.
- Romanian Deadlift: Focus on hinging at the hips—feel the hamstring stretch and squeeze the glutes at the top.
- Push-ups with Row: Keep core tight. Don’t let the hips sag during the row.
- Kicks & Punches: Maintain form under fatigue. Stay sharp. Don’t just throw—aim with intent.
- Accordion Crunch + Twist: Big contraction in the center, rotate through the obliques. Control over speed.
- Freestyle Strikes: Go full speed. Bag or air, let it rip with confidence.
